Omega-3s: Why Your Body Needs Them and Where to Get Them

Omega-3s are one of the few nutrients your body cannot make on its own. You have to get them from food or supplements — and most people don't get nearly enough.

Here's what they actually do, and how to make sure you're covered.


What Are Omega-3s?

🐟 Omega-3 fatty acids are a type of essential fat. "Essential" means your body needs them to function but can't produce them itself.

There are three main types:

EPA (eicosapentaenoic acid) — supports heart and inflammation response
DHA (docosahexaenoic acid) — major structural component of the brain and eyes
ALA (alpha-linolenic acid) — plant-based form, partially converted to EPA and DHA in the body


What Do They Actually Do?

❤️ Heart health — supports healthy triglyceride levels, blood pressure and overall cardiovascular function

🧠 Brain function — DHA makes up a significant portion of brain tissue; linked to memory, mood and cognitive performance

👁️ Eye health — DHA is a key structural component of the retina

Food Sources

🐟 Fatty fish — salmon, mackerel, sardines, anchovies (richest source of EPA and DHA)
🌰 Walnuts — good plant source of ALA
🌱 Chia seeds — high in ALA, also rich in fiber
🌱 Hemp seeds — balanced omega-3 to omega-6 ratio
🥑 Flaxseed — one of the richest plant sources of ALA

The challenge: ALA conversion to EPA and DHA in the body is inefficient — often less than 10%. This is why fish-based or algae-based omega-3 supplements are usually more effective at raising EPA/DHA levels than plant sources alone.


Choosing a Supplement

Not all omega-3 supplements are equal. What to look for:

EPA + DHA content — check the actual amount per serving, not just total fish oil weight
Third-party tested — for purity and to confirm it's free from heavy metals
Fresh, not oxidised — rancid fish oil smells strongly fishy; quality oil should be relatively neutral
🌱 Algae oil — the best vegan alternative, providing both EPA and DHA directly (not just ALA)


How Much Do You Need?

General guidance for healthy adults: 250–500 mg combined EPA + DHA per day. Higher amounts are sometimes recommended for specific health goals — always check with a healthcare provider for personalised advice.
